DOMS After a Race: Why Delayed Onset Muscle Soreness Happens and How to Recover
You cross the line, you feel surprisingly good, you eat something, you sleep. Then you wake up thirty-six hours later and discover that stairs have become a genuine obstacle, sitting down on a chair requires forward planning, and your quads have apparently been replaced with something borrowed from a much older person. This is delayed onset muscle soreness, and if you have raced anything longer than about an hour it has almost certainly happened to you.
The frustrating part is how badly most of us understand it. DOMS is not lactic acid — that myth refuses to die despite being disproven decades ago, and blood lactate returns to resting levels within roughly an hour of finishing. It is not a reliable badge of how hard you went, and it is not a sign that you are unfit. What it actually is, is a predictable inflammatory response to mechanical damage in the muscle fibre, and there are things you can do in the 72 hours after a race that measurably shorten how long it hangs around.
What Actually Causes DOMS
DOMS is driven overwhelmingly by eccentric muscle contractions — the ones where the muscle is lengthening under load rather than shortening. Every time your foot lands and your quadriceps decelerate your body weight, that is an eccentric contraction. Do that 30,000 times over a marathon, on tired legs, and the microscopic damage adds up.
Under a microscope, what you see is disruption of the sarcomere's Z-lines — the structural anchor points inside the muscle fibre. That damage triggers an inflammatory cascade: neutrophils and macrophages arrive to clear debris, the local area swells, and pain receptors in the connective tissue become sensitised. The soreness is the immune response, not the damage itself, which is why it takes time to show up.
The timeline is remarkably consistent across studies:
- 0–6 hours: you often feel fine, or merely tired. Adrenaline and endorphins mask a lot.
- 12–24 hours: stiffness sets in, creatine kinase in the blood starts climbing.
- 24–72 hours: peak soreness and peak loss of force production. You may be 10–30% down on maximal strength.
- 5–7 days: for most athletes, back to baseline. After a hard marathon or a hilly ultra it can run to 10–14 days.
Why Racing Wrecks You More Than Training Does
Three things separate a race from a hard training session. First, intensity — you spend far longer above threshold, which recruits more fast-twitch fibres, and fast-twitch fibres are more susceptible to eccentric damage. Second, duration at that intensity, which means fatigue accumulates and your running form or pedalling mechanics degrade. Tired muscles absorb landing forces less efficiently, so late-race kilometres do disproportionate damage.
Third, and most underrated: descending. Downhill running is the single most reliable way to produce severe DOMS. If your race had 400m of descent in it, that is where most of your soreness came from — not the climbs. Cyclists get off comparatively lightly here because pedalling is almost purely concentric, which is why a cyclist can race hard on Sunday and ride again on Monday while a runner cannot.
What Genuinely Helps With DOMS After Race Recovery
The evidence base here is messier than the supplement industry would have you believe, but a few things hold up.
Carbohydrate and protein, promptly. Aim for roughly 1.0–1.2g of carbohydrate per kilogram of body weight per hour for the first four hours post-race, alongside about 0.3g/kg of protein — for a 70kg athlete that is around 70–84g of carbs and 20g of protein in the first hour. Glycogen resynthesis is fastest in that early window, and depleted muscle repairs badly.
Tart cherry. This is one of the better-supported interventions for DOMS after race recovery. Montmorency tart cherry is unusually rich in anthocyanins — the deep red polyphenols that give it its colour — which have both antioxidant and anti-inflammatory activity. In a well-known study of marathon runners, those supplementing with Montmorency cherry for five days before and two days after the race recovered isometric knee extension strength faster and showed lower inflammatory markers than the placebo group. Doses used in research typically deliver in the region of 250–500mg of anthocyanins daily, split across the day, starting a few days before the event rather than after it.
Sleep. Unglamorous and free. Growth hormone release is concentrated in slow-wave sleep, and studies of sleep restriction consistently show impaired recovery of force production. Seven to nine hours, and an extra hour on the two nights after a race, will do more than most supplements.
Gentle movement. Twenty to forty minutes of very easy spinning or walking increases blood flow without adding eccentric load. It reliably reduces perceived soreness even though it does not speed up the underlying repair much.
Two honourable mentions with caveats. Compression garments show small but real reductions in perceived soreness. And NSAIDs like ibuprofen will mask the pain, but there is reasonable evidence they blunt the training adaptation you earned by racing in the first place — so use them sparingly, if at all.
A Practical 72-Hour Protocol
- First 30 minutes: 60–80g of fast carbohydrate plus 20g of protein. Fluid with sodium to replace what you sweated out.
- Rest of race day: eat normal meals, keep total carbohydrate high, and get to bed early.
- Day 1: complete rest or a 20-minute walk. Keep anthocyanin intake going. Resist the urge to stretch aggressively — static stretching does not reduce DOMS and can irritate damaged tissue.
- Day 2: peak soreness day. Easy spin or swim, 30 minutes, nothing above conversational pace.
- Day 3: if soreness is dropping, a short easy run or ride. If it is not, take another day. Racing on damaged tissue is how niggles become injuries.

Fuel properly in the first hour, sleep more than you think you need, move gently rather than not at all, and get anthocyanins on board before the race rather than scrambling afterwards.
