The Best Sports Nutrition for Cyclists Over 40

Something changes in your forties. Not dramatically, and not all at once, but if you have been riding seriously for a decade or two you will have noticed it. The four-hour Sunday ride that used to cost you a lazy afternoon now costs you Monday as well. The interval session that felt sharp at 32 leaves your legs hollow at 45. Most riders respond by training harder or, more often, by quietly training less. Very few respond by changing how they eat, which is a shame, because that is where the biggest available gains actually sit.

The physiology behind this is well documented and, importantly, not a death sentence. Masters cyclists lose roughly 1% of muscle mass per year after 40 if they do nothing about it, and the ageing muscle becomes measurably less responsive to the protein you feed it. Meanwhile, your capacity to store and burn carbohydrate on the bike barely changes at all. That mismatch tells you exactly where to focus. Fuel the Bike Exactly as You Always Did

Here is the good news that gets buried under the doom-mongering about ageing: carbohydrate oxidation during exercise does not meaningfully decline with age in trained riders. A well-trained 50-year-old absorbs and burns exogenous carbohydrate at broadly the same rate as a well-trained 25-year-old. So the numbers you should be hitting are the same numbers everyone should be hitting.

For rides between 90 minutes and 2.5 hours, aim for 60g of carbohydrate per hour. That is the ceiling for glucose alone, because the SGLT1 intestinal transporter saturates at around 1g per minute. Push beyond that and the surplus simply sits in your gut, which is how you end up bloated on the Bealach climb wondering what went wrong.

For anything longer than 2.5 hours, or for hard sportives and gran fondos, you want 80–90g per hour, and to get there you need both glucose and fructose. Fructose uses a completely separate transporter (GLUT5), so a product formulated at roughly a 1:0.8 glucose-to-fructose ratio lets you absorb 30–40% more carbohydrate per hour than glucose alone. This is the single most useful piece of applied sports science of the last twenty years and it applies at 45 exactly as it does at 25.

The one genuine age-related adjustment: start earlier. Gastric emptying does slow modestly with age, and older riders tend to be less reliable at recognising thirst. Take your first fuel at the 30-minute mark rather than waiting until you feel like you need it, and keep the intervals short and regular — a small dose every 15–20 minutes sits far better than a large hit every hour.

Protein Is Where the Real Change Happens

This is the part most masters riders get wrong. Ageing muscle exhibits what researchers call anabolic resistance: it needs a larger dose of protein — specifically of the amino acid leucine — to trigger the same muscle protein synthesis response.

A rider in their twenties maximises muscle protein synthesis from roughly 0.25g of protein per kg of body weight per meal. Over 40, that threshold climbs to around 0.4g per kg. For a 75kg cyclist that is the difference between a 19g serving and a 30g serving. If you are eating a bowl of porridge with 8g of protein for breakfast after a hard morning ride, you are not crossing the threshold at all — you are simply feeding yourself.

Practical targets for masters cyclists:

  • 1.6–2.0g of protein per kg of body weight daily — meaningfully higher than the 0.8g/kg general population guideline, which was never designed for people doing 10 hours a week on a bike
  • 30–40g per sitting, four times a day — even distribution beats a huge evening dose
  • 30–40g within an hour of finishing a hard ride, alongside carbohydrate
  • A pre-sleep dose of 30–40g — casein or dairy protein overnight has repeatedly been shown to elevate overnight muscle protein synthesis, and overnight is when most of your repair happens

None of this requires expensive supplements. Greek yoghurt, eggs, milk, tinned fish and legumes will get you there. Sports Nutrition for Cyclists Over 40: Recovery Windows Get Longer

Masters athletes show elevated inflammatory markers for longer after hard efforts than younger athletes do. Creatine kinase and interleukin-6 tend to stay raised for 48–72 hours after a hard ride, against 24–48 hours in younger riders. That is not a reason to train less; it is a reason to sequence your week more thoughtfully and to take the recovery nutrition seriously.

Two things move the needle. The first is carbohydrate: refilling glycogen within a few hours of a hard session (aim for 1.0–1.2g per kg per hour for the first three or four hours after a really depleting ride) shortens the window in which you feel flat. The second is polyphenol intake, and this is where tart cherry earns its reputation. Montmorency cherries are unusually rich in anthocyanins — the pigments that give them their colour — which act as antioxidants and reduce oxidative stress and inflammatory signalling after strenuous exercise. Multiple controlled trials in cyclists and runners have found reduced markers of muscle damage and faster recovery of force output when tart cherry is taken for several days around a hard block. Tart cherry is also one of the few natural food sources of melatonin, which is relevant given that sleep quality tends to decline with age and sleep is when the repair actually happens.

Two other supplements have genuinely good evidence for older endurance athletes: creatine monohydrate at 3–5g daily, which supports the strength work that increasingly matters after 40, and vitamin D, particularly if you ride in the UK between October and March, where roughly one in six adults is deficient.
