How to Train Your Gut for Endurance Events
Most of us spend months building the engine — intervals, tempo runs, long Sunday rides, threshold work — and then hand the whole thing over to a stomach we have never once trained. It shows. Somewhere around hour three the gels stop going down, the bottle starts sloshing, and the fuelling plan that looked so tidy on paper gets abandoned at the next feed station. Depending on the event and how it is measured, somewhere between 30 and 70 per cent of endurance athletes report gastrointestinal symptoms in racing, and in long-course triathlon and ultra-running a wrecked stomach is one of the most common reasons people fail to finish.
The encouraging part is that the gut is adaptable tissue, much like muscle. Feed it consistently under exercise stress and it gets measurably better at the job — more transporters in the intestinal wall, faster stomach emptying, less bloating and less of that horrible fullness that makes you spit out a chew half-eaten. This guide covers what actually changes when you train your gut, how much carbohydrate is realistic to absorb, and a practical six-to-eight week protocol you can slot into an existing training block without wrecking it.
Why You Need to Train Your Gut for Endurance Sport
Carbohydrate does not simply appear in your bloodstream because you swallowed it. Glucose crosses the intestinal wall using a transporter called SGLT1, and that transporter saturates at roughly 1 gram per minute — about 60g of carbohydrate per hour. Push more glucose than that into a saturated system and the surplus sits in the gut, drawing water in with it. That is the bloating, the cramp and, in the worst cases, the sprint to the hedge.
Fructose uses a completely separate door, GLUT5, which is why multiple-transportable carbohydrate blends work so well. Combine glucose and fructose and well-trained athletes can oxidise 90g per hour and, with dedicated preparation, up to 120g per hour. Crucially, GLUT5 expression is not fixed. Repeated fructose exposure upregulates it within days to weeks, which is the single clearest reason to train your gut for endurance sport rather than hoping race day sorts itself out.
Three separate adaptations are on offer:
- Transporter density — more SGLT1 and GLUT5 in the intestinal wall, so a higher ceiling on absorption.
- Gastric emptying — the stomach learns to pass larger volumes of fluid and food through more quickly when it is regularly asked to.
- Tolerance and perception — reduced feelings of fullness and nausea at a given intake, which matters more than athletes expect.
How Much Carbohydrate Should You Actually Be Aiming For?
Work backwards from event duration rather than picking a number off a forum:
- Under 60 minutes — nothing required. A carbohydrate mouth rinse is enough.
- 60–150 minutes — 30 to 60g per hour.
- 2.5 to 5 hours — 60 to 90g per hour from mixed glucose and fructose sources.
- Over 5 hours (ultra, Ironman, big Alpine days) — 80 to 120g per hour, but only if you have built up to it deliberately.
Be honest about where you are starting. If your current long-ride habit is a banana and half a bottle of squash, you are probably taking in 25 to 35g per hour. Jumping to 90g next weekend will not work; it will simply confirm that you have a "sensitive stomach", which is usually just an untrained one.
A Six-to-Eight Week Gut Training Protocol
Anchor the work to your existing long session — one session a week is plenty, and it should be at or slightly below race intensity so digestion is realistic. Trying to eat during a hard interval set teaches you very little except that eating during hard interval sets is unpleasant.
- Weeks 1–2: 40–50g per hour, taken in small amounts every 15 to 20 minutes rather than one large hit each hour. Record what you took, when, and how you felt at each hour split.
- Weeks 3–4: 60g per hour. This is where mixed carbohydrate sources start to earn their keep — glucose alone is now at its ceiling.
- Weeks 5–6: 75–90g per hour, and start matching the exact products, flavours and packaging you intend to use on race day.
- Weeks 7–8: One or two full race-simulation sessions at target intake, in race kit, at race pace, at the time of day you will actually be racing.
Two supporting habits make a surprising difference. First, practise drinking to volume: sipping 500 to 750ml per hour on the long session trains gastric emptying independently of the carbohydrate. Second, keep a modest carbohydrate intake in your everyday diet. Chronically low-carb eating downregulates the very transporters you are trying to build, so a low-carb weekday followed by a 90g-per-hour Saturday is working against itself.
The Mistakes That Undo the Work
Concentration matters as much as quantity. Very concentrated drinks — much above 8 per cent carbohydrate — slow gastric emptying and pull water into the intestine. This is why taking your carbohydrate as chews or pastilles with plain water is often gentler than trying to dissolve everything into one syrupy bottle; you keep control of the concentration in your stomach.
Fibre and fat are the other two culprits. Both slow gastric emptying considerably, which is fine on a Tuesday and unhelpful at hour four of a race. Cut fibre back in the 24 to 36 hours before a long event and keep the on-course fuel low in fat. Add 300 to 700mg of sodium per hour if you are sweating heavily — sodium supports fluid absorption in the small intestine, so it is not just about cramp.
Finally, do not do your gut training in a fasted state. Fasted long sessions have their place, but they are the opposite of the stimulus you want here, and combining the two just produces a hungry athlete with an untrained stomach.
