What to Eat on Rest Days: Endurance Athlete Nutrition
Most endurance athletes have their training-day fuelling more or less dialled. Sixty to ninety grams of carbohydrate an hour on the bike, a gel or a handful of chews every twenty minutes on a long run, a recovery meal within an hour of finishing. Then the rest day arrives and the plan falls apart. Some people barely eat, convinced that a day off the bike means they have not "earned" their food. Others swing the other way and treat it as a licence to eat whatever is in the cupboard. Neither approach helps you get fitter.
The question of what to eat on rest days is one that athletes ask far less often than they should, because rest days are where a large chunk of adaptation actually happens. Muscle repair, glycogen restoration, hormone regulation and immune recovery all peak in the 24 to 48 hours after hard work. What you eat during that window shapes how much of the training stress you turn into fitness. This guide sets out what changes on a rest day, what stays the same, and how to build a sensible plate without overthinking it.
What to Eat on Rest Days: What Actually Changes
The most obvious change is total energy expenditure. A three-hour endurance ride at moderate intensity burns somewhere between 1,800 and 2,500 kcal depending on your size and power output. A rest day removes that entirely. But your basal metabolic rate does not drop to zero, and if you trained hard the day before, resting energy expenditure stays elevated for 12 to 24 hours as your body repairs tissue and restores glycogen. Research on excess post-exercise oxygen consumption puts this at roughly 6 to 15 per cent above baseline, so a 70 kg athlete with a resting requirement of around 1,700 kcal might still need 1,900 to 2,000 kcal before accounting for normal daily activity.
The practical takeaway is that rest-day intake should be lower than training-day intake, but not dramatically so. Cutting to 1,200 kcal because you "did nothing" leaves you under-fuelled for the recovery processes that are the whole point of the day. Most well-trained endurance athletes land between 2,000 and 2,600 kcal on a full rest day, and the composition of that intake matters more than the exact number.
Carbohydrate: Lower, Not Absent
This is where most of the confusion sits. On heavy training days, sports nutrition guidelines recommend 6 to 10 g of carbohydrate per kilogram of body weight. On a rest day that drops to roughly 3 to 5 g/kg, so a 70 kg athlete would aim for 210 to 350 g. That is still a meaningful amount. It looks like porridge in the morning, a proper sandwich or rice bowl at lunch, and potatoes or pasta with dinner, with a couple of pieces of fruit thrown in.
The reason carbohydrate stays on the plate is glycogen. A hard session can deplete muscle glycogen by 50 to 70 per cent, and full restoration takes 24 to 48 hours even with adequate intake. If you strip carbohydrate out on the rest day, you turn up to the next quality session with half-empty tanks and wonder why your legs feel wooden. Athletes who go very low-carb on rest days consistently report that their first hard session afterwards feels harder than it should, and the physiology backs that up.
Where you can be sensible is in the type of carbohydrate. There is no need for fast-acting sugars, so when thinking about what to eat on rest days, athletes should reach for oats, wholegrain bread, brown rice, sweet potato, lentils and plenty of fruit and vegetables. Save the rapid-release stuff for when you are actually on the bike or out on a run.
Protein: The One Thing That Should Go Up
If carbohydrate comes down slightly on a rest day, protein should hold steady or rise. Muscle protein synthesis stays elevated for up to 48 hours after hard endurance work, and providing amino acids across the day supports that repair. The evidence points to around 1.6 to 2.0 g/kg per day for endurance athletes in heavy training, which is 112 to 140 g for a 70 kg rider or runner.
The distribution matters as much as the total. Studies on muscle protein synthesis show that doses of 20 to 40 g every three to four hours are more effective than one large serving at dinner. In practice that means a decent protein source at every meal and snack: eggs or Greek yoghurt at breakfast, chicken, fish, tofu or beans at lunch and dinner, and cottage cheese, milk or nuts mid-afternoon. A casein-rich option before bed, such as Greek yoghurt, keeps amino acids available overnight.
Fat, Micronutrients and the Anti-Inflammatory Plate
Rest days are a good time to let dietary fat come up a little, because you are not worried about gastric emptying speed or gut comfort during exercise. Oily fish, olive oil, avocado, nuts and seeds contribute omega-3 fatty acids and fat-soluble vitamins that support the repair work happening in the background. Aim for roughly 1 to 1.5 g/kg of fat, which is meaningfully more than you would want on a race morning.
This is also where the anti-inflammatory side of your diet earns its keep. Hard training generates oxidative stress, and while some of that is a useful adaptation signal, chronically high levels slow recovery. Deeply coloured fruit and vegetables supply polyphenols that help manage this. Tart cherry in particular has a solid research base: its anthocyanins have been shown in multiple trials to reduce markers of muscle damage and inflammation and to lower reported soreness after marathon running and repeated cycling efforts. Keep hydration steady too. Two to three litres of fluid across the day, more if it is warm, keeps the recovery machinery working properly.

- Afternoon: Cottage cheese with berries, or a small handful of tart cherry pastilles and a few almonds.
- Dinner: A fillet of salmon or a lentil and bean stew, 250 g roasted sweet potato and a big pile of greens.
- Before bed: A bowl of Greek yoghurt with a drizzle of honey.
None of this is complicated. It is regular, well-balanced food with a little more protein and fat than a training day and a little less starchy carbohydrate. The pattern matters, not the exact grams. The day off is not a day off for your metabolism: feed the recovery, keep glycogen topped up, get protein in regular doses and lean on colourful, anti-inflammatory foods.
