Fuelling for a Parkrun: Do You Actually Need to Eat?
It is a fair question, and one that gets asked in the car park of every parkrun in the country on a Saturday morning. You have set the alarm for seven, you are standing about in the drizzle with a barcode in your pocket, and you are trying to work out whether the porridge is helping you or sitting in your stomach like ballast. Five kilometres is not a marathon. It is over in fifteen to forty minutes for most of us. So does any of this fuelling business actually apply?
The short answer is that for the vast majority of runners on a normal Saturday, no — you do not need to eat before a parkrun, and you will run perfectly well on what is already stored in your muscles. The longer and more useful answer is that there are three or four specific situations where fuelling for a parkrun makes a measurable difference, and knowing which camp you fall into is worth more than any amount of generic advice about eating a banana. Let us go through the physiology first, then the practical decisions.
What Is Already in the Tank
A reasonably trained runner stores somewhere between 400 and 500 grams of glycogen across their skeletal muscle, which is roughly 1,600 to 2,000 kilocalories of readily available carbohydrate. On top of that sits around 80 to 100 grams of liver glycogen, another 320 to 400 kcal, which is what keeps your blood glucose stable when you are not eating.
Now compare that against the actual cost of the event. Running burns approximately 1 kcal per kilogram of body mass per kilometre. A 70 kg runner covering 5 km therefore spends in the region of 350 kcal, and only a portion of that comes from carbohydrate — at parkrun effort, which for most people sits somewhere between threshold and hard tempo, you might be drawing 60 to 80 per cent of your energy from glycogen. Call it 250 kcal of carbohydrate, or about 60 grams.
You have 2,000 kcal of muscle glycogen sitting there. The event costs you a tenth of it. This is the single most important thing to understand: you cannot run out of fuel over 5 km. Whatever happens to you at parkrun — the lungs, the legs, the bit at 3 km where it all goes wrong — it is not a fuelling problem. It is a pacing problem or a fitness problem.
The Overnight Fast and Why It Feels Like It Matters
Here is where it gets slightly more interesting. Muscle glycogen barely moves overnight, because sleeping muscle is not doing much. Liver glycogen is a different story: it drains steadily through the night to keep blood glucose up, and by the time you wake you may have lost 40 to 50 per cent of it.
That does not affect your ability to run 5 km. It does affect how you feel doing it. Slightly low liver glycogen shows up as fuzzy-headedness, a heavier warm-up, and a general sense that the first kilometre is harder than it should be. Plenty of runners interpret that as needing food, when actually a small amount of carbohydrate simply tops up the liver and switches the feeling off.
There is also good evidence for a purely neural effect. Carbohydrate mouth rinsing — swilling a 6 per cent carbohydrate solution for ten seconds without swallowing — has repeatedly improved performance in efforts of around an hour, on the order of 2 to 3 per cent, with no time for the carbohydrate to be absorbed at all. Receptors in the mouth signal the brain that fuel is arriving, and perceived effort drops. Which tells you something useful: the benefit of eating before a short race is often as much about your brain as your muscles.
When Fuelling for a Parkrun Genuinely Matters
Four situations change the calculation:
- You are chasing a PB. If you are going for a time and the difference between a good day and a bad one is fifteen seconds, the 2 to 3 per cent perceptual edge from having carbohydrate on board is worth having. Take 20 to 30 g of fast carbohydrate 30 to 45 minutes before the start.
- Parkrun is the warm-up for a long run. This is extremely common — 5 km hard, then 15 km steady straight after. Now you are looking at 90 minutes or more of running and the maths changes completely. Fuel before, and carry something for the back half.
- You have trained hard the day before. If Friday was a session and you ate poorly afterwards, your muscle glycogen may genuinely be 30 to 40 per cent down. That will show.
- You are managing blood glucose for medical reasons, or you simply cannot function on an empty stomach. Personal tolerance is real and there is no prize for ignoring it.
Outside those four, fuelling for a parkrun is optional, and if eating in the hour beforehand makes you feel sluggish or gives you a stitch, do not do it. Have a coffee and get on with it.
Practical Timings for a 9am Start
Most UK parkruns start at 9am, with Scottish events at 9:30, which leaves a narrow window. Work backwards:
- Three hours out (6am): if you want a proper breakfast, this is the slot. Aim for 1 to 1.5 g of carbohydrate per kg of body mass — porridge, toast and honey, a bagel. Most people are not getting up at six on a Saturday, which is fine.
- Sixty to thirty minutes out (8:00–8:30): the realistic option. 20 to 30 g of low-fibre, low-fat, fast-digesting carbohydrate. This is enough to top up liver glycogen without leaving anything heavy in the gut.
- Ten minutes out: if you have eaten nothing at all and feel flat, a small amount of carbohydrate now still works via the mouth and brain route, even though there is no time to absorb it properly.
- Caffeine: 3 mg per kg, so roughly 200 mg for a 70 kg runner, taken 45 to 60 minutes before. This is the most reliably ergogenic thing you can take for a 5 km effort, and considerably more impactful than the food.
Whatever you choose, do not try it for the first time on a morning you care about. Parkrun's great advantage is that it happens every single week, which makes it the ideal laboratory for testing what your gut tolerates.

So: do you need to eat before a parkrun? Physiologically, almost never. Practically, a small carbohydrate top-up is worth it if you are chasing a time, running long afterwards, or turning up under-fuelled from the day before — and it costs you nothing to test it on a Saturday where the result does not matter.
