Protein vs Carbohydrates After Exercise: What Should You Prioritise?
Ask ten athletes what they eat after a hard session and you'll get ten different answers, most of them involving a protein shake. The recovery aisle has spent two decades telling us that protein is what matters once the work is done, and it's not wrong. But it's only half the story, and for endurance athletes it's arguably the less important half.
The question of protein vs carbohydrates after exercise doesn't have a single answer, because it depends on what you just did and what you're doing next. A 45-minute strength session and a four-hour ride leave your body in very different states. This article walks through what each nutrient actually does in the recovery window, the numbers the research supports, and how to decide which one to reach for first.
What Carbohydrates Do After Exercise
Your muscles and liver store carbohydrate as glycogen, roughly 400 to 500g in a trained adult. A hard endurance session of two hours or more can drain muscle glycogen by 50 to 70 per cent. Until that's restored, you're training on a half-empty tank, and the next session will feel harder than it should.
The rate at which glycogen is rebuilt depends heavily on timing. In the first two hours after exercise, muscle glycogen synthesis runs at roughly 1.5 times its normal rate, driven by elevated insulin sensitivity and increased GLUT4 transporter activity in the muscle. Delay carbohydrate intake by two hours and you can cut the rate of resynthesis by around 50 per cent for that window. The tank still fills eventually, but slower.
The numbers most sports nutrition bodies agree on are these:
- Rapid recovery (under 8 hours to your next session): 1.0 to 1.2g of carbohydrate per kg of body weight per hour for the first four hours. For a 70kg athlete that's 70 to 85g per hour, which is a lot of food.
- Normal recovery (24 hours or more between sessions): total daily intake matters more than timing. Aim for 5 to 7g per kg on moderate training days, 8 to 12g per kg during heavy blocks.
Higher glycaemic index carbohydrates work best in the immediate window because they arrive in the bloodstream quickly. This is the one time of day when fast sugars are your friend rather than something to avoid.
What Protein Does After Exercise
Protein's job is different. Exercise, particularly anything with eccentric loading like running downhill or hard intervals, causes micro-damage to muscle fibres. Protein supplies the amino acids to repair that damage and, over time, to adapt the muscle so it copes better next time. It also slightly enhances glycogen storage when carbohydrate intake is below optimal, which is useful if you struggle to eat enough after a long session.
The key figures:
- Per-meal dose: 0.3g per kg of body weight, or roughly 20 to 25g for most athletes, is enough to maximise muscle protein synthesis. More than around 40g in one sitting adds little.
- Leucine threshold: around 2.5 to 3g of leucine per serving is what triggers the synthesis response. Dairy, eggs, meat, fish and soy all get you there; most plant proteins need a larger serving.
- Daily total: 1.4 to 2.0g per kg for endurance athletes in heavy training, spread across four or five feedings.
The old idea that you need protein within 30 minutes or the session is wasted has largely been retired. The anabolic response to exercise stays elevated for at least 24 hours. What matters more is hitting your daily total and spreading it evenly, rather than eating 5g at breakfast and 80g at dinner.

Here's the practical framework I use, and it comes down to what you did and when you're going again.
Long or hard endurance session, training again within 24 hours: carbohydrate first, and plenty of it. Glycogen is the limiting factor for tomorrow's session, not muscle repair. Get 1g per kg of carbohydrate in within the first hour, add 20g of protein alongside it, and then eat a proper carbohydrate-rich meal within two to three hours. This is the scenario where the 30-minute window still matters.
Strength work, or a short high-intensity session: protein takes priority. Glycogen depletion from a 45-minute gym session is modest, and your normal meals will restore it. Focus on 20 to 30g of good-quality protein within a couple of hours, with whatever carbohydrate suits your appetite.
Easy session with a full rest day to follow: neither is urgent. Eat a balanced meal when you're hungry. Athletes who obsess over the recovery window after a 40-minute easy spin are adding stress for no measurable gain.
The reason so much of the advice online feels contradictory is that it's usually written for one type of athlete. Bodybuilding forums are right that protein matters most after lifting. Endurance coaches are right that carbohydrate matters most after a long ride. Both groups are answering the protein vs carbohydrates after exercise question correctly, just for a different sport.
The Best Answer Is Usually Both
Combining the two has a compounding benefit. Consuming carbohydrate with protein after exercise in a ratio of roughly 3:1 or 4:1 produces higher insulin levels than carbohydrate alone, and insulin drives glucose into muscle cells more efficiently. Several studies have shown the combination restores glycogen faster than an equal-calorie carbohydrate-only feed, particularly when total carbohydrate is on the low side.
A workable post-session template for a 70kg endurance athlete looks like this:
- Within 30 minutes: 60 to 80g of fast carbohydrate plus 20g of protein. Chocolate milk, a banana with a yoghurt, or a handful of fruit pastilles with a glass of milk all do the job without needing a tub of anything.
- Within two to three hours: a full meal with 1.5 to 2g per kg of carbohydrate (rice, pasta, potatoes, bread) and 25 to 30g of protein.
- Before bed: 30 to 40g of slow-digesting protein, such as Greek yoghurt or cottage cheese, supports overnight repair.
A third element often gets ignored: oxidative stress and inflammation. Hard training generates reactive oxygen species that contribute to delayed onset muscle soreness, and the polyphenols in certain fruits, particularly the anthocyanins in tart cherries, have been shown in multiple trials to reduce markers of inflammation and speed the return of muscle function after damaging exercise. It's not a substitute for carbohydrate and protein, but it's a useful addition for anyone stacking hard days.
